How Long Should a Power Nap Be?

The 10–30 minute sweet spot

A power nap is a brief daytime sleep, usually 10 to 30 minutes, aimed at boosting alertness, thinking and mood without triggering sleep inertia (the grogginess that follows deeper sleep). The trick is to get the benefits of light sleep while avoiding the deeper stages that leave you foggy on waking.

A well-known study compared naps of 5, 10, 20 and 30 minutes. A 10-minute nap stood out: it produced immediate improvements in sleepiness, fatigue, vigour and cognitive performance, with benefits lasting up to about 155 minutes.[1] A 5-minute nap did little. A 20-minute nap only started helping about 35 minutes after waking (once sleep inertia cleared), then lasted up to 125 minutes. A 30-minute nap briefly impaired alertness on waking before delivering benefits that also lasted up to 155 minutes.[1]

If memory matters, 30 minutes has an edge. A separate trial found the 30-minute nap offered the best trade-off between practicality and benefit, and it was the only duration that improved memory encoding compared with staying awake, where 10-minute and 60-minute naps did not.[2]

For situations that need you sharp the moment you wake, such as emergency or safety-critical work, guidance suggests keeping naps to 30 minutes or less to limit sleep inertia.[3]

Sharper Thinking and Alertness

What napping does for the brain

A meta-analysis of 381 participants found that daytime napping improved overall cognitive performance (effect size 0.18), with the strongest effect on alertness (effect size 0.29). Those benefits held for up to about 120 minutes after the nap.[4]

A broader review across memory and performance domains reported small-to-medium benefits overall (Cohen's d ≈ 0.379), with the clearest gains for vigilance and procedural (skill-based) memory.[5]

You don't have to be exhausted for it to work. A review in athletes and physically active adults found napping improved cognitive and physical performance and reduced fatigue even after a normal night's sleep, with benefits greatest when more than an hour passed between waking and performing.[6]

Effect sizes from Leong et al. (2022).[5] Notably, only 30-minute naps improved memory encoding versus staying awake in a separate study.[2] Mood and reduced sleepiness benefits from 10–60 minute naps have been reported lasting up to 240 minutes (4 hours).[3]

Stress and the Immune System

Napping to offset short sleep

Napping may do more than lift your mood. In a controlled study, people slept just two hours one night, then took two 30-minute naps the next day. The naps normalised interleukin-6 (an inflammatory marker that rises with sleep loss) and prevented the increase in norepinephrine usually seen after sleep restriction, alongside lower afternoon adrenaline and dopamine.[7]

The authors describe a stress-releasing, immune-protective effect that could help counter some of the biological cost of sleep debt. This is one small experimental study, not a reason to swap good nightly sleep for naps.[7]

Napping and Your Heart: A J-Shaped Curve

Where the caution lives

Here the picture is more nuanced, and it's the part worth reading carefully. The link between napping and cardiovascular health follows a J-shaped curve: short naps sit in a favourable zone, moderate naps may help some people, and long or very frequent naps trend the wrong way.[8][9]

⚠️ Long naps (≥60 min/day) were associated with 1.82× higher cardiovascular disease risk and 1.27× higher all-cause mortality in a large dose-response meta-analysis.[8]

Frequency matters too. Napping 1–2 times per week was linked to a 48% lower risk of cardiovascular events (HR 0.52) versus non-nappers, while daily napping showed no such benefit.[10] In middle-aged and older Chinese adults, short afternoon naps of 1–29 minutes were associated with a 35.3% lower risk of progressing to advanced cardiovascular-kidney-metabolic syndrome.[11]

ℹ️ Association is not causation. The higher risk with daily long napping may partly reflect that people who need long daily naps often have an underlying health problem driving the tiredness, rather than the nap itself causing harm.[10] That's exactly the kind of pattern worth mentioning to your GP.

When to Nap and How Long the Boost Lasts

Timing, and the grogginess window

Timing shapes the payoff. Naps taken in the early afternoon, before about 1:00 pm, were linked to better cognitive performance than later naps.[4] Across studies the most common window sits between roughly 12:30 pm and 4:50 pm, with 2:00 pm the most frequently tested time.[6]

Once you're up, the lift can last a while: performance and alertness benefits have been reported across a 2 to 12 hour range depending on nap length and the individual.[3]

ℹ️ Expect a short grogginess window with longer naps. When sleep inertia appears (more likely with naps of 20–30 minutes or more), it usually clears within 10–15 minutes, occasionally up to 30–35 minutes. Plan not to make big decisions in that window.[3]

How to Take an Effective Power Nap

A simple six-step routine

Putting the evidence together, here's a practical routine most healthy adults can use:

  1. 1 Pick the early afternoon. Aim for the natural post-lunch dip, ideally before about 1:00 pm, when napping was linked to better cognitive performance.[4][6]
  2. 2 Set an alarm for 10–30 minutes. Around 10 for a quick lift, up to 30 if memory is the goal. The alarm keeps you out of the deep sleep that causes grogginess.[1][2]
  3. 3 Make it dark, quiet and comfortable. A calm, low-light space helps you fall asleep faster and get more from a short window.
  4. 4 Keep it short if you need to be sharp straight after. For safety-critical or immediate tasks, cap the nap at 30 minutes to limit sleep inertia.[3]
  5. 5 Allow a short buffer on waking. Give yourself 10–15 minutes before demanding tasks; grogginess usually clears in that time.[3]
  6. 6 Flag it with your GP if naps get long or daily. Regularly needing 60+ minute or daily naps can point to a treatable cause worth checking.[8][10]

For most healthy adults, a short nap of 10 to 30 minutes in the early afternoon is a simple, no-cost way to lift alertness, mood and performance, with the clearest immediate gains around 10 minutes and a memory edge closer to 30. Keep it short to sidestep grogginess.[1][2][3]

The cardiovascular data adds a sensible guardrail: occasional short naps look favourable, but regularly needing naps of 60 minutes or more can be a signal worth checking, not necessarily a habit to build.[8][10]

If you're relying on naps to get through the day, waking unrefreshed, or your sleep has changed, that's a conversation for your GP. Persistent daytime sleepiness can point to things like sleep apnoea, thyroid issues, medication effects, or shift-work sleep disorder that are worth assessing, and poor sleep is closely tied to long-term cardiometabolic health.
